Best dumbbell exercises: a complete program
Why dumbbells are the ultimate strength training tool
Dumbbells offer a freedom of movement that machines simply cannot match. Each arm works independently, which corrects muscle imbalances and strengthens stabilizer muscles. Whether you are a beginner or an advanced lifter, a complete dumbbell program is enough to develop strength, size, and muscular endurance.
At Ma Salle, our private gym in Paris, you have access to a full range of dumbbells and adjustable benches to perform every movement in ideal conditions, without waiting for someone else to finish.
Upper body: shoulders, chest, and back
The dumbbell bench press on a flat or incline bench is one of the best chest exercises. The range of motion is greater than a barbell press, and each pectoral works equally. Perform 4 sets of 8 to 12 reps with a weight that becomes challenging on the last two reps.
For shoulders, the seated dumbbell overhead press is essential. Complement it with lateral raises for the medial deltoid and bent-over raises for the rear deltoid. Three sets of 12 to 15 reps per exercise will do the job.
For the back, the single-arm dumbbell row is extremely effective. With one knee and one hand on the bench, pull the dumbbell toward your hip while squeezing your shoulder blade. This movement precisely targets the lats, traps, and rhomboids.
Lower body: quads, hamstrings, and glutes
The goblet squat is perfect for learning proper squat mechanics or adding training volume. Hold a heavy dumbbell against your chest and descend until your thighs are parallel to the floor. Four sets of 10 to 15 reps make for an excellent foundation workout.
The walking lunge with dumbbells in each hand is devastatingly effective for glutes and quads. It also improves balance and coordination. For hamstrings, the Romanian deadlift with dumbbells is a top choice: keep your knees slightly bent, lower the dumbbells along your shins while pushing your hips back.
